A cup of fortified breakfast cereal can contain 18 mg of iron or more, though absorption may be lower than with animal sources. Whole wheat bread provides approximately 2 mg per slice, while quinoa offers about 2.8 mg per cooked cup. Steel-cut oats contain roughly 4.3 mg per cup when cooked.

Nuts, seeds, and their butters contribute iron to plant-based meals. Pumpkin seeds contain about 8.8 mg per ounce, while hemp seeds provide approximately 4 mg per 3 tablespoons. Tahini (sesame seed butter) offers about 5 mg per 2 tablespoons. Almonds contain roughly 3.7 mg per ounce, and cashews provide about 1.9 mg per ounce. Chia seeds and flax seeds also provide meaningful iron amounts.

Dark leafy greens were traditionally thought to be iron powerhouses, but modern analysis shows they contain iron-binding compounds called oxalates that reduce absorption. Even small amounts of vitamin C help—about 25-75 mg of vitamin C significantly boosts absorption, while 200 mg or more provides maximum benefit.

Certain proteins enhance iron absorption regardless of whether the iron is heme or non-heme. Meat, poultry, and fish contain a factor known as the "meat factor" that helps your body absorb iron from other foods in the same meal. This means vegetarians and vegans can boost their iron absorption by including even small amounts of poultry or fish in meals. If you don't eat animal products, combining plant sources strategically still helps.

You should be aware of substances that inhibit iron absorption. Calcium supplements, taken with meals, can reduce iron absorption. Phytates found in grains, legumes, and nuts can bind iron, though soaking, sprouting, or fermenting these foods reduces phytate content. Polyphenols in coffee and tea can also inhibit absorption.
